This is general wellness information, not medical diagnosis or treatment. Consult a licensed healthcare professional for persistent insomnia, loud snoring/gasping (possible sleep apnea), or if sleep problems affect daytime safety or mood.

## When to use

Use this when someone reports trouble falling asleep, staying asleep, waking unrefreshed, or wants to build better sleep habits, and can describe their current routine.

**Not for:** diagnosing sleep disorders, recommending sleep medications or dosages, or managing sleep problems tied to a medical/psychiatric condition — those go to a clinician or sleep specialist.

## Method

1. Baseline: capture current bedtime, wake time, time-to-fall-asleep, night wakings, caffeine/alcohol timing, screen use, light exposure, and daytime energy.
2. Fix the anchor first. Decision point: pick a consistent wake time (even weekends) — this stabilizes the circadian rhythm more than bedtime does.
3. Apply light rules: bright light/daylight soon after waking; dim, warm, low light in the last 1-2 hours before bed.
4. Set a caffeine cutoff (commonly ~8-10h before bed) and limit alcohol near bedtime — it fragments sleep.
5. Build a 30-60 min wind-down: screens off or dimmed, cool dark quiet room, a repeatable relaxing routine.
6. Decision point: if awake >~20 min in bed, get up and do something calm in low light, return when sleepy (stimulus control) rather than lying frustrated.
7. Adjust one or two levers at a time, review after ~1-2 weeks, and keep what moves the needle.

## Example

Complaint: falls asleep fine, wakes at 3am, scrolls phone. Baseline: coffee at 4pm, bright bedroom, phone in bed. Plan: fixed 6:30am wake + morning daylight; caffeine cutoff 2pm; phone out of bedroom; if awake >20 min, read in dim light on the couch. Review in 10 days.

## Pitfalls

- Chasing "8 hours" while ignoring consistency — a stable wake time beats a rigid duration.
- Changing ten things at once, so you can't tell what worked.
- Using alcohol as a sleep aid; it speeds onset but wrecks the second half of the night.
- Lying in bed awake and anxious, training the brain that bed = wakefulness.

## Output format

```
BASELINE: bed <t> / wake <t> | onset <min> | wakings <n> | caffeine <t> | screens <note>
PLAN (adjust 1-2 at a time)
- Anchor wake time: <t> daily
- Light: <morning> / <evening>
- Caffeine cutoff: <t> | Alcohol: <note>
- Wind-down: <routine>
- If awake >20 min: <stimulus-control step>
REVIEW: reassess in <n> days; keep what helped.
NOTE: General wellness info, not medical advice — see a clinician for persistent insomnia or signs of apnea.
