# Energy Management

## Why Energy, Not Just Time

Time is fixed at 24 hours. Energy is renewable and manageable. An hour of high-energy work produces more than three hours of depleted work. Optimize for energy quality, not hours logged.

## Ultradian Rhythms

The brain operates in 90-120 minute cycles of high and low alertness throughout the day.

### Working with ultradian cycles
- Plan focused blocks to match cycle peaks (roughly every 90-120 min)
- Take 15-20 min breaks between cycles — don't push through the trough
- Signs you're in a trough: difficulty concentrating, restlessness, yawning, loss of focus
- Forcing through troughs reduces quality and extends recovery time

### Chronotype — know your type

Work with your chronotype, not against it. Schedule deep work during peak; admin during trough.

## Energy Audit

Track for 2 weeks: record energy level (1-10) every 90 minutes. Also note:
- What you were doing
- What you ate / drank
- Sleep hours previous night
- Exercise that day

Look for patterns:
- What time of day is energy consistently highest?
- Which activities drain energy the most?
- Which activities restore energy?
- How does sleep quality affect next-day energy?

## Cognitive Load Categories

**Rule**: Do deep cognitive work during peak energy. Never deep work during trough.

## Recovery Protocols

### Micro-recovery (every 90 min)
- 15-20 minute break — non-screen preferred
- Short walk (even 5 min)
- Eyes closed / breathing
- Hydrate
- **Not**: checking social media or email (keeps nervous system activated)

### Daily recovery
- Consistent sleep/wake time (±30 min even on weekends)
- At least one period of genuine downtime (not phone scrolling)
- Physical movement for at least 20-30 min
- Social connection — even brief, even async

### Weekly recovery
- One full day with no work-related activities
- Activities that are truly restorative for you (differs per person)
- Nature exposure has strong evidence for cognitive recovery

### Seasonal recovery
- Full disconnects every 6-8 weeks (even 3-4 days)
- Annual vacation with genuine work disconnection

## Physical Energy Foundations

### Sleep (highest-leverage intervention)
- 7-9 hours for most adults — not negotiable for peak performance
- Consistent schedule matters more than total hours
- Dark, cool room (18-19°C / 65-67°F)
- No screens 60 min before bed
- Caffeine half-life is 5-6 hours — last coffee by 2pm for 10pm sleep

### Movement
- 20-30 min moderate exercise 3-5x/week improves cognition same day
- Walking specifically improves divergent thinking (creativity)
- Even 5-min walks during work breaks restore focus
- Sedentary stretches > 90 min degrade energy and cognition

### Nutrition basics for cognitive performance
- Don't skip breakfast if you're a morning deep worker
- Avoid high-glycemic meals before focus sessions (causes crash)
- Hydration: even mild dehydration (1-2%) impairs cognition
- Caffeine: strategic use — not first thing, not after 2pm

## Emotional Energy

Emotional states consume cognitive resources. Address emotional drains, don't just push through them.

### Energy drains to identify
- Unresolved conflicts or difficult conversations avoided
- Commitments you resent (but haven't declined)
- Environments that feel unsafe or stressful
- Relationships that consistently deplete
- Work that conflicts with your values

### Energy sources to protect
- Work that feels meaningful and aligned
- Relationships with high psychological safety
- Physical environments you feel good in
- Autonomy over your schedule and decisions
- Progress — even small visible wins boost energy

## Sustainable Performance Framework

### Stress inoculation
- Controlled challenge → recovery → adaptation
- Avoid both chronic stress (no recovery) and chronic comfort (no challenge)
- Deliberate practice at the edge of your ability + deliberate recovery

### Warning signs of unsustainable pace
- [ ] Consistently sleeping < 6 hours
- [ ] Skipping all forms of exercise
- [ ] No genuine days off in > 2 weeks
- [ ] Irritability or emotional flatness
- [ ] Difficulty concentrating on tasks that used to be easy
- [ ] Cynicism about work you previously cared about
- [ ] Physical symptoms (headaches, getting sick repeatedly)
