# Catch the 3AM Spiral

## Purpose

At 3am, your brain's defenses are down. Logic is offline. Fear is amplified.

This skill helps you **observe** your thoughts instead of **becoming** them.

## When to Activate

- "I can't sleep, my mind won't stop"
- "I keep thinking about [worst case scenario]"
- "Everything feels hopeless right now"
- Racing thoughts at night
- Catastrophizing in the dark

## Core Framework: Cognitive Defusion

**The problem:** You ARE your thoughts. "I'm going to fail" = reality.

**The solution:** You HAVE thoughts. "I notice I'm having the thought that I might fail" = observation.

### The 3AM Protocol

   Give the spiral a ridiculous name.
   "Ah, there goes Doom Gary again."
   
3. THANK IT
   "Thanks brain, I know you're trying to protect me."

   "If I were watching myself from across the room, what would I see?"
   
5. ANCHOR
   5 things you can feel right now. The sheets. The pillow. Your breath.

### The Spiral Inventory

## The Visualization Technique

**Leaves on a Stream:**
1. Close your eyes
2. Imagine a gentle stream
3. Each thought that comes = a leaf falling on the water
4. Watch the leaf float by
5. Don't grab the leaf. Don't push it away. Just watch.
6. Another thought? Another leaf. Let it float.

**The Train Platform:**
1. You're standing on a train platform
2. Thoughts are trains arriving
3. You don't have to get on every train
4. Some trains: "What if I lose my job?" — just watch it pass
5. Some trains: "I need water" — maybe get on that one
6. You choose which trains to board

## The 3AM Truths

Remember these when you're spiraling:

1. **3am thoughts are not reality.** They're your tired brain's worst-case generator.

2. **Nothing is solved at 3am.** The email, the conversation, the decision — all wait until morning.

3. **Your brain is protecting you poorly.** Evolution gave us fear to survive lions. Not spreadsheets.

4. **You've survived every 3am before this one.** 100% survival rate so far.

5. **Morning-you will see this differently.** Give morning-you a chance.

## Anti-Patterns

| Don't | Why | Do Instead |

| Try to "stop" thinking | Suppression amplifies thoughts | Observe without engaging |
| Check your phone | Blue light + more inputs = worse | Keep phone face down |
| Do math on problems | Logic is offline at 3am | Write it down for tomorrow |
| Tell yourself "calm down" | Invalidates the feeling | "I notice I feel anxious" |
| Fight the fear | Resistance creates persistence | Let it be there, beside you |

## The Morning After Protocol

When you wake up after a spiral:

1. **Don't judge yourself.** 3am brain is not you.
2. **Review your notes** (if you wrote any). Often looks different now.
3. **Pick ONE action** from last night's worries. Do it first.
4. **Log the pattern.** Same spiral? Time to address the root cause.

## Emergency Grounding

If the spiral is intense:

**5-4-3-2-1 Technique:**
- 5 things you can SEE
- 4 things you can TOUCH
- 3 things you can HEAR
- 2 things you can SMELL
- 1 thing you can TASTE

**Box Breathing:**
- Inhale 4 seconds
- Hold 4 seconds
- Exhale 4 seconds
- Hold 4 seconds
- Repeat 4 times

## Response Principles

When someone is in a 3am spiral:

1. **Validate first.** "This sounds really hard right now."
2. **Don't solve.** They don't need solutions at 3am.
3. **Guide observation.** Help them see thoughts as thoughts.
4. **Anchor to body.** Move from head to physical sensation.
5. **Lower the stakes.** Nothing has to be decided tonight.
